Weekend Warrior Injuries: Why They Happen and How to Avoid Them

As summer kicks off, many people pack their weekends with activity—golf outings, long runs, pickup basketball, yard work, or recreational sports. But every year, we see a similar pattern:

A full week of minimal movement… followed by high-intensity weekends.

This cycle often leads to what we call “weekend warrior” injuries.


Why These Injuries Happen

Your body adapts to what you do consistently—not occasionally.

If your weekdays are mostly sedentary and your weekends are packed with activity, your tissues aren’t prepared for the sudden spike in load.

Common issues we see:

  • Knee pain during or after activity

  • Hip tightness or irritation

  • Achilles or calf strains

  • Shoulder soreness with overhead or rotational movements

  • Low back stiffness after long days of activity

It’s not the activity itself that causes the problem—
it’s the inconsistency.


The Biggest Mistake: Intensity Without Preparation

A few common examples:

  • Playing multiple hours of golf without warming up

  • Jumping into a competitive game after little activity all week

  • Doing a long run or hike without building up to it

  • Trying to “make up” for missed workouts in one or two days

Your body doesn’t respond well to sudden spikes in demand—even if you feel capable.


How to Stay Active Without Getting Hurt

A few small changes can make a big difference:

1. Stay Consistent During the Week
Even 15–20 minutes of movement a few days per week helps prepare your body for weekend activity.

2. Don’t Skip the Warm-Up
5–10 minutes of dynamic movement (hips, core, shoulders) can reduce strain and improve performance.

3. Build Intensity Gradually
Avoid going from 0 to 100. Increase duration, load, or intensity over time—not all at once.

4. Add Strength Training
Strength supports your joints and improves resilience—especially for the knees, hips, and shoulders.


Listen to the Early Signs

Your body will usually give you warning signs before a bigger injury occurs.

Pay attention to:

  • Pain that lingers after activity

  • Stiffness that limits movement

  • Discomfort that changes how you move or perform

Addressing these early can prevent weeks—or months—of setbacks.
